When you race in the heat, your body is managing two competing demands at the same time: delivering blood to working muscles to sustain effort, and diverting blood to the skin to offload internal heat. In hot and humid conditions, that competition intensifies. Heart rate climbs. Perceived effort spikes. Pace and power drop. Decision-making degrades.

Heat adaptation makes your body more efficient at managing this by:

  • Expanding plasma volume

  • Improving sweat response and cooling capacity

  • Reducing cardiovascular strain at a given effort

  • Begin: 14–21 days before race day

  • Goal: 10 consecutive heat exposures

The 10-Day Sauna/HWI Protocol (Passive Adaptation)

Frequency and Timing

Do your sauna or HWI session immediately after your primary workout of the day. The goal is to capitalize on your already elevated core temperature and extend the heat stimulus — not to create it from scratch.

During the Workout

Complete the session under normal conditions with your normal fueling. In the final 10–15 minutes, back off hydration so you arrive at the heat session already slightly warm and under-hydrated. This is intentional.

Sauna Session Details

  • 15–30 minutes in the sauna

  • No hydration during the session

  • Aim to gradually extend duration across the 10 days

  • Traditional dry sauna: 80–90°C (176–194°F)

  • Infrared sauna: 55–65°C (131–149°F)

The thermometer is a guide, not the rule. Use RPE as your primary gauge — exactly as you would in training. Aim to reach and hold a 7–8 out of 10 on discomfort. When you're hitting 9, start thinking about stepping out. A 10 out of 10 doesn't accelerate adaptation — it just creates unnecessary risk.

Exit immediately if you become dizzy, lightheaded, or hit 10/10 RPE.

Hot Water Immersion Session Details

  • Immerse to neck level — this is critical, not optional

  • Start at a manageable temperature and build toward 40°C (104°F) over the first 3–4 sessions

  • Hold approximately 40°C (104°F) from there

  • Use a thermometer and top up hot water to maintain temperature

  • Target duration: 20–40 minutes

Same RPE-driven approach applies. Exit immediately if dizzy, lightheaded, or intolerably uncomfortable.

Post-Session Rehydration

This is where most athletes underdeliver. Immediately after the heat session:

  • Resume normal post-workout fueling — carbohydrates and protein as usual

  • Aggressively replace fluids and electrolytes

  • Target at least the body weight lost across training and heat exposure

  • Continue rehydrating gradually over the next 3–5 hours

The adaptation stimulus is done. Now your job is to recover from it properly.

The Early Start Addendum: Heat Acclimation Training (Active Adaptation)

For athletes with sufficient recovery capacity who want an earlier start, Active Heat Acclimation Training can be added to easier training days. These sessions work best in the 7–10 days before the 10-Day Protocol begins. Stop them once the primary protocol is underway — don't stack both simultaneously.

What This Is

Easy sessions done in a hot environment without a fan. The goal is low-level heat exposure that builds familiarity and early thermoregulatory adaptation without adding meaningful stress to the system.

Session Details

  • 30–60 minutes

  • Indoor trainer ride or very easy run

  • No fan

  • Warm environment — add clothing if needed to increase heat load

  • Zone 1 to low Zone 2 only — fully conversational

  • No intervals

Fueling and Fluids

  • No fueling required

  • Minimal hydration — some fluid intake is fine if needed

Do not add heat acclimation to key sessions. Adding heat stress on top of quality training destroys the quality training. These sessions are for your easy days only.

Full Heat Preparation Timeline

  • 21–14 days before race: Active Heat Acclimation Training on easier sessions as available

  • ~14–3 days before race: 10-Day Sauna/HWI Protocol

  • ~3 days before race through race day: Stop all heat adaptation. Focus on recovery, rehydration, sleep, and race execution

The objective the whole way through: arrive at the start line fit and fresh.

Consideration and FAQs

Q: Can I use sauna and HWI interchangeably?

  • Yes. Use whichever you have access to, or alternate between them. Both drive the same adaptations when executed properly. The physiological stimulus is what matters, not the method.

Q: Why is hot water immersion longer than sauna?

  • Water transfers heat to the body far more efficiently than air does. Even though the temperature is lower, the heat load on your body is comparable — sometimes higher. Research suggests 15–30 minutes in a sauna and 30–40 minutes in hot water immersion produce a similar stimulus when done correctly. Many athletes actually find HWI harder despite the lower temperature. That's normal.

Q: How many consecutive days should I do this?

  • As many as possible. Consecutive days are what drive adaptation. Seven is the minimum for meaningful results. Ten is the target. If life interrupts and you miss a day, don't panic — just pick up and continue. What you don't want is a pattern of skipping.

Q: How long before my race should I stop?

  • 2–4 days out. This gives enough time for the systemic fatigue from the protocol to clear while your newly expanded plasma volume remains. Don't cut it too close, and don't stop too early.

Q: Should everyone do this?

  • No. If you're time-starved, highly stressed, struggling to recover from training, or not yet consistent with your hydration habits — prioritize training quality and recovery first. Heat adaptation enhances readiness. It doesn't create it. If adding this protocol puts you into a hole, it's not the right call.

  • Most adaptations hold for approximately 10–14 days after you stop, though they gradually decline. This is exactly why the 2–4 day stopping window works — long enough to feel fresh, short enough to keep the adaptations intact.
